Desk Ergonomics for Long Sessions: Height, Monitor Distance, and Arm Support

Ergonomics gets dismissed as office-poster material until the third hour of a session, when your shoulders are up around your ears and you cannot work out why. Three measurements fix most of it.

01Why this matters more for gaming than for office work

Office ergonomics assumes you get up regularly — meetings, coffee, printer, someone at your desk. A long gaming or streaming session has none of those interruptions. You can sit in one position for four hours without a single reason to move, which means whatever posture you started in is the posture you hold for the entire time.

Static loading is the mechanism that causes trouble. A muscle held at a fixed length under low tension for hours fatigues in a way that intermittent effort does not. The neck extensors holding your head forward, the trapezius holding your shoulders up against an unsupported forearm, the wrist extensors keeping your hands angled up toward a too-high keyboard — none of these are working hard, but none of them get a break either.

The fix is not a special chair or an expensive accessory. It is three heights set correctly and the discipline to actually stand up occasionally. The heights take twenty minutes to set once.

02Set the chair first, not the desk

Counterintuitively, the chair is the reference point, because it is the thing that positions your body. Sit fully back in the seat so your lower back is against the backrest. Adjust the seat height until your feet are flat on the floor with your thighs roughly parallel to the ground and your knees at about ninety degrees. There should be a couple of fingers of clearance between the front edge of the seat and the back of your knees.

If the chair has lumbar support, adjust it so it fills the natural inward curve of your lower back rather than pushing you forward. If it does not, a rolled towel or a small cushion at belt height does the same job. The point is that your pelvis stays neutral rather than rolling backward into a slouch, because everything above it inherits that angle.

Now check the armrests. They should support your forearms at the height where your shoulders are relaxed and your elbows sit at roughly ninety degrees, close to your sides. If the armrests are too high they push your shoulders up; too low and they do nothing. If they cannot be adjusted to the right height, they are better removed than fought.

Chair, then desk, then monitor

Setting these in the wrong order means undoing your own work. The chair positions your body, the desk is set to your arms, and the monitor is set to your eyes once you are sitting properly. Adjusting the monitor first and then changing the chair simply invalidates the first adjustment.

03Then set the desk to the chair

With the chair correct, the desk surface should be at the height where your forearms are roughly parallel to the floor and your wrists are straight when your hands are on the keyboard. Not angled up, not angled down. For most adults this is lower than a standard fixed desk, which is typically built at around 29 to 30 inches — a height inherited from writing desks, where you hold a pen rather than rest your hands on a keyboard.

If you have a height-adjustable desk, this is a two-minute job: lower it until the wrist angle is neutral, then save the preset. If you have a fixed desk that is too tall, do not lower the chair to compensate — that drops your legs into a bad angle to fix an arm problem. Instead, raise the chair until the arms are right and add a footrest so your feet are supported. A footrest is a cheap solution to a common problem and most people who need one do not have one.

A fixed desk that is too low is the harder case, because there is no equivalent trick. Desk risers exist, and stacking the desk feet on solid blocks works if the desk is stable, but neither is elegant. This is the practical argument for erring toward a taller desk when buying fixed furniture: too tall is fixable, too low mostly is not.

04Monitor height and distance

With your seated posture correct, look straight ahead at a relaxed neutral. That line should land at or just below the top of the screen. You want to be looking very slightly downward at the centre of the panel — around ten to twenty degrees below horizontal is the commonly cited comfortable range — because the neck tolerates slight flexion far better than any extension.

A monitor that is too low is the most common fault, and it comes from tilt-only stands that put the panel wherever the manufacturer decided. The result is a permanently flexed neck. A monitor that is too high, usually from being stacked on a case or an over-tall riser, is worse: holding the head tilted back loads the neck extensors continuously and is a reliable route to headaches.

Distance is roughly an arm length for a 27-inch panel, more for anything larger, less for a 22 or 24. The practical test is whether you can read normal text without leaning forward. If you find yourself leaning in, the panel is either too far away or the text is too small — and increasing the system text scaling is a legitimate fix that people resist for no good reason.

05Arm support is the part everyone skips

An unsupported forearm weighs a surprising amount, and holding it out over a desk for hours is continuous low-level work for the shoulder. This is why people finish long sessions with tight traps and no idea why — they were not doing anything strenuous, but they never put their arms down.

There are two valid ways to support the forearm: on the armrests of the chair, or on the desk surface itself. Both work. What does not work is having the forearm floating between the two, which happens when the armrests are lower than the desk and you are perched at the front edge.

For mouse use specifically, decide whether you are aiming from the wrist or the arm. Wrist aim at high sensitivity wants the forearm resting on the desk with the wrist as the pivot. Arm aim at low sensitivity wants the elbow supported and the forearm free to sweep, which needs desk depth. These want different setups, and trying to do both from one position is why some people find neither comfortable.

// THE CHEAP FIX

A footrest solves the too-tall desk

If your fixed desk is too high, raise the chair until your forearms are level and your wrists are straight, then support your feet. Lowering the chair to reach the desk trades an arm problem for a leg and lower-back problem. A footrest costs very little and resolves it properly.

06The keyboard angle nobody checks

Most keyboards ship with flip-out feet at the back that tilt the board upward, and most people flip them out because they are there. That tilt bends the wrists backward into extension, which is the opposite of what you want. The feet exist because they were on typewriters and they have persisted by inertia.

A flat keyboard is better than a positively tilted one, and a slight negative tilt — the front edge higher than the back — is better still, because it lets the wrists sit straight or slightly flexed. Some keyboard trays and stands allow this. If yours does not, flat is fine and is already an improvement over the default.

Wrist rests are widely misunderstood. They are for resting between bouts of typing, not for planting your wrists on while you type. Anchoring the wrist and typing from the fingers alone concentrates movement in the small joints and puts pressure on the carpal tunnel. Hands should float over the keys with the forearms supported further back.

07Movement beats posture

Everything above sets a good default position, but no position is good for four hours. The most well-configured workstation in the world held motionless is still static loading. Changing position regularly does more for how you feel at the end of a session than perfecting any single measurement.

For a height-adjustable desk, alternating between sitting and standing every half hour to hour is a reasonable starting rhythm. Standing all day is not the goal and creates its own problems in the legs and lower back — the benefit is in the change, not in the standing.

Without an adjustable desk, use natural break points. Between matches, between rounds, at loading screens: stand up, roll the shoulders back, look at something more than twenty feet away for twenty seconds to let the focusing muscles in your eyes relax. None of this takes meaningful time and all of it compounds.

08Lighting is part of ergonomics

A bright screen in a dark room forces your pupils to adapt continuously between the panel and the surroundings, and that adaptation is muscular work. It is a substantial and underrated contributor to end-of-session fatigue, and it is trivially fixable with a bias light behind the monitor illuminating the wall.

The other half is screen brightness itself. Most people run monitors far brighter than the room warrants, because the default out of the box is set to look impressive on a shop floor. The panel should be roughly as bright as the wall behind it. Turn it down until the screen stops reading as a light source and the difference over a long session is immediate.

Position also matters. A monitor directly in front of a bright window puts a high-contrast background behind everything you look at; a monitor with a window behind you puts a reflection on the glass. Side-on to a window is the compromise that avoids both.

09What to do if nothing adjusts

Plenty of people are working with a fixed desk, a chair that does one height, and no budget to change either. The order of value for cheap fixes is: monitor height first, because a stack of books under a panel costs nothing and fixes the worst of the neck loading. Then a footrest, if raising the chair is how you are fixing arm height. Then a cushion for lumbar support.

After that, a VESA monitor arm is the highest-value single purchase in this whole area. It gives you full control of screen height, distance and angle independently of whatever stand the monitor came with, returns the stand footprint to you as usable desk space, and moves with you if you replace the panel.

If you are choosing what to spend on, the order is arm, then chair, then desk. The arm fixes the most impactful measurement for the least money. The chair is where you actually sit. The desk is the most expensive and, provided it is not too low, the most tolerable to leave alone.

Look at something far away, regularly

The focusing muscles in your eyes hold a near-focus contraction for the entire time you stare at a panel a half metre away. Periodically looking at something more than twenty feet away for around twenty seconds lets them release. It is a small habit with a noticeable effect on how your eyes feel after a long session.
